The elbows stay in a fixed, slightly bent position the entire time. Because the movement happens at the shoulder joint only, and because the arms do not straighten to push, the pecs do the vast majority of the work.
The defining feature is continuous resistance. With dumbbell flyes, tension drops off near the top as gravity pulls the weights straight down toward your chest. With cables, the line of pull comes from the side, so the pecs stay loaded even when your hands come together. This is why many coaches reach for the cable fly specifically when the goal is definition and the mind-muscle connection rather than raw pressing strength.

Primary Movers
- Pectoralis major. This is the large fan-shaped muscle of the chest and the main target. Its job here is horizontal adduction, which simply means bringing the upper arm across the front of the body. That is the core action of every fly variation.
Secondary and Stabilizing Muscles
- Pectoralis minor, a smaller muscle beneath the pec major that assists with shoulder positioning.
- Anterior deltoid, the front of the shoulder, which assists in the arcing motion.
- Serratus anterior, along the ribs, which helps stabilize the shoulder blade.
- Biceps and forearm muscles, which act isometrically to hold the elbow angle and grip the handles.
Because the elbows do not extend during the range of movement, the triceps stay largely out of the movement. That is a feature, not a flaw. Removing the triceps from the equation is part of what lets you isolate the chest so cleanly.
How to Do a Cable Fly: Step by Step

- Set the pulleys. For a standard chest fly, position both pulleys at roughly shoulder height or slightly above.
- Select the weight. Start lighter than you think you need. This is a control exercise, not a max-effort lift.
- Grip and step forward. Grab both handles, then take one step forward into the center of the machine so there is tension on the cables before you begin.
- Set your stance. Stagger your feet, one slightly ahead of the other, for a stable base. Brace your core and keep a tall chest.
- Set the elbows. Bend your elbows slightly and lock that angle in place. Imagine you are hugging a large tree.
- Open with control. Let your arms open out to the sides until you feel a comfortable stretch across the chest. Do not force the stretch past a range that feels controlled.
- Squeeze to bring them together. Drive your hands together in front of your chest by contracting the pecs, keeping that same elbow bend the whole time.
- Pause and return. Hold the squeeze for a beat, then reverse slowly back to the stretched position. Resist the weight on the way out rather than letting it snap you open.
Coaching Cues That Make the Difference
- Think "elbows through the midline," not "hands together." Leading with the elbows keeps tension on the chest instead of the shoulders.
- Keep a proud chest and slightly retracted shoulder blades so the pecs, not the front delts, carry the load.
- Move at a slow, deliberate tempo. The eccentric, or lowering, phase is where a lot of the definition work happens.
- Breathe out as you bring the handles together and in as you open.
High, Mid, and Low: Using Angles for Complete Chest Definition
The single greatest advantage of the cable fly is how easily you can change the angle of pull. Because the pectoralis major has fibers that run in different directions, shifting the pulley height changes which part of the chest gets the most work. Rotating through all three angles over a training week gives you more complete, balanced development.
Low to High (Pulleys Set Low): Upper Chest
Set both pulleys at the bottom of the track and bring your hands up and together toward the level of your collarbones, finishing in front of your face or upper chest. This low to high path emphasizes the upper, or clavicular, portion of the pecs. It is the go-to variation for anyone chasing more fullness in the upper chest, an area that often lags behind.
Mid (Pulleys at Shoulder Height): Middle Chest
The standard shoulder-height setup drives the handles straight across the midline of your chest. This targets the broad middle, or sternal, portion of the pec major. It is the most balanced version and a solid default when you only have time for one angle.
High to Low (Pulleys Set High): Lower Chest
Set both pulleys high and pull your hands down and together toward your waist or hips. This high to low motion emphasizes the lower, or costal, fibers of the chest. It helps sharpen the line along the bottom border of the pecs, which contributes a lot to a defined look.
Common Mistakes to Avoid
Even lifters who feel their chest working can leave results on the table with these errors.
- Bending and straightening the elbows. If your arms flex and extend, you have turned the fly into a pressing motion and pulled the triceps into it. Lock the elbow angle and keep it fixed.
- Going too heavy. Overloading forces you to recruit the shoulders and momentum. If you cannot control the stretch, drop the weight.
- Overstretching at the bottom. Opening the arms too far behind the body stresses the shoulder joint and adds little chest benefit. Stop at a stretch you can own.
- Shrugging the shoulders. Letting the traps and front delts take over shifts tension off the chest. Keep the shoulders down and the blades set.
- Rushing the reps. Speed kills tension. Slow tempo, especially on the return, is what builds detail.
- Standing too far back or too close. Your position relative to the pulleys determines where tension lives in the range. Adjust your step so you feel the chest working throughout.
How to Program the Cable Fly
The cable fly is an accessory and finishing movement, not a foundation lift. Build your chest session around a heavy compound press first, then use the fly to add focused volume and a strong pump.
- Placement. Program it after your main pressing work, such as a barbell bench press or dumbbell press.
- Sets and reps. Isolation work generally responds well to moderate to higher rep ranges. Aim for controlled sets in a hypertrophy-friendly range and stop a rep or two short of failure to protect your form.
- Frequency. Training chest one to two times per week works for most lifters. Rotate the fly angle across sessions so you hit upper, middle, and lower fibers over time.
- Progression. Add a small amount of weight or an extra rep only once your form is clean across all sets. Chasing load at the expense of control defeats the purpose of the movement.
- Pairing. The cable fly pairs well as a superset with a pressing movement for a pre-exhaust or a burnout finisher.
Who the Cable Fly Is Best For
The cable fly suits a wide range of trainees. It is an excellent choice for intermediate and advanced lifters who already have a base of pressing strength and now want to refine chest shape and definition. It is also friendly for beginners learning to feel their chest work, since the fixed path and lighter loads make the mind-muscle connection easier to find. Lifters returning from a shoulder issue often tolerate cables well because they can control the range and avoid the deep, loaded stretch of heavy dumbbell flyes. If your only goal is maximal pressing strength, the fly is a supporting act rather than a headliner, but for building a detailed, balanced chest it earns its place in almost any program.
